THE DOS AND DON’TS OF NUTRITION FOR RUNNERS – The following article was published on the Athletics Weekly website recently.

Sports dietician RENEE MCGREGOR tells KATY BARDEN why our food choices make a big difference. Whether you have signed up for a specific event or are simply looking to improve your running performance, training is going to be key to your success. However, while putting in the work will take you a certain distance, if you really want to reap the rewards then you also need to look at running from many angles – from the kit you wear to the nutrition you choose.Sports dietitian RENEE MCGREGOR looks at the dos and don’ts of an athlete’s nutrition as part of a training plan and outlines the best ways to boost performance.

How Do We Meet Our Training Needs? Nutrition for runners is about delivering enough energy to working muscles, enabling you to complete those tough sessions
which will allow for progression and improvement – but it is also about recovery and developing strength. The key is to look at your training week and then to tailor your food choices against this. In order to really benefit from your training schedule, it is important that you plan ahead so you know what to eat when. For example, nutrient dense carbs such as oats, whole grains and sweet potato are very useful for fuelling up before training sessions, but amounts will vary depending on the intensity and length of the session. Carbohydrate availability is very important in order for your body to allow for the hormonal cascade necessary to adapt to training. Similarly, recovery post-training is also critical to ensure that your body recovers and repairs between training sessions. This should be a mix of both carbohydrates and protein within 30 minutes of completing your session. Depending on time, this may be your next meal, but if this is not scheduled for several hours post-training, try a milk-based drink such as a latte, flavoured milk or a fruit and yoghurt smoothie, plus a banana, then follow with a balanced meal. So, before you get caught up in all the hype around the latest nutritional trends, it is essential to first get the fundamentals correct and, once this is optimal, then you can start to think about the added extras.

Here are some top tips to get you run ready: Preparation Is Key – Don’t just think about your nutritional intake in the meal or snack immediately before your run session. If you’re about to do a high intensity session, you actually need to think about getting a regular intake of carbohydrates at all meals and snacks during the 24 hours prior to your session. This will ensure that you have sufficient glycogen stores to maintain a consistent pace throughout your session. Only when you get consistent training, can your muscles adapt and progression can occur.

Don’t Ditch The Dairy – Don’t ditch the dairy! With so many food bloggers evangelising about dairy-free milk alternatives such as almond, coconut and hemp, it is important to know that cow’s milk is actually one of the best recovery options you can choose post-training.

Not only does it have the right proportions of carbohydrate to protein to encourage muscle recovery, it also has the best composition with easily digestible carbohydrates and protein, making uptake by the muscles more efficient. In comparison, if you look at shop-bought almond milk as an example, it is just expensive water. Dairy foods also contain calcium and this has been demonstrated to have beneficial effects on body composition, helping you to maintain a higher percentage of lean muscle mass. For those of you who are plant-based or lactose intolerant, I would recommend using soya as this is probably the closest to dairy with regards to protein content.

Stick To The Tried And Tested For Race Day – When it comes to race day, remember to ensure that you make choices for breakfast and other meals that have been tried and tested. I always encourage individuals to simulate race day so that they can go into it knowing that they have “controlled all the controllable”. Some of my favourite race day breakfasts include a toasted bagel topped with nut butter and banana – this provides you with around 85g of carbohydrates so is a great top up on race day morning – or, if porridge is your preferred choice, why not try this topped with toasted walnuts and honey. For longer distance races – and if you have time – I would encourage something like a toasted bagel with scrambled eggs.

Eating On The Run – Once you’ve worked out what to eat in the morning, it is important to turn your attention to whether you need to take on any nutrition during your run/race. For runs that last less than 60 minutes, you should be fine to just stay hydrated and not worry about topping up stores; the exception to the rule will be if you are racing and pushing your pace – in this situation you may find taking on 30g of carbohydrate halfway round will just mean you can maintain this higher speed for the duration. For longer races, I always encourage individuals to take on fuel, even during training runs, as this helps the body to tolerate fuel in races. What to take on, to a certain degree, is entirely personal. Most individuals who are running fast will find that they will need to stick with fast release, easily absorbed options such as gels, jelly, sweets or energy drinks. However, if the pace is steady, as it will most likely be in trail or ultra-distance races, you may find that you can tolerate real food. Flapjacks, salted potatoes and peanut M&Ms are all things that many of the athletes I have worked with have preferred to use. Once again, this is about practising during training so that you know exactly what your body can cope with. On longer runs (e.g. over three hours), you will need to aim for around 60-90g of carbs an hour; for runs over five hours, you will find that your body will also benefit from some additional protein.

Combat Nausea – Many individuals, especially those starting to tackle longer distances, often complain about nausea during the run. This can be related to a number of things: Salt: When we sweat, we lose salt. If our levels fall too low this can cause dehydration, and because salt helps to draw fluid into the body, it can in turn result in nausea. For longer runs over three hours you should be looking at replacing around 700-900mg of sodium per litre of fluid – this is the equivalent of 2-3 caps. For shorter distances you can use half this amount. However, it is important to understand that salt losses are individual and so some people may need more and others need less. Dehydration: Salt helps draw fluid into the body; if we become dehydrated through high fluid losses and poor intakes, this can also mean that any carbohydrate we take on during a run becomes concentrated within the stomach. This can lead to feelings of nausea and also stomach distress. Aim for between 150-250ml fluid every 20 min depending on the climate. Low blood sugar levels: Our bodies will use around 60g of carbs an hour at a moderate to high intensity; if you push too hard at the start of a run, the body will use more. Many individuals understand that they will need to fuel up in longer runs but they often leave it too late. I’ve worked with athletes who have left it 90 minutes before they’ve taken on any nutrition. If this is during a marathon or longer distance, this is too late – blood sugar levels will have already started to fall, resulting in nausea, making it even harder to take on nutrition. Aim to take on nutrition 20 minutes into a long run.

CURRENT DISTRIBUTION OF SHAFTESBURY INFORMATION Currently I notify members (by email) using “MailChimp”. The reason I changed, was in November 2017 “Gmail” put a limit of 100 addresses that users could send to in a 24-hour period, and currently I send to approximately 850 members each issue.

On seeking technical advice “MailChimp” was recommended as the best way for SBH to go forward. There is one thing you should be aware off is that when you receive an email from me, the footer at the bottom has 4 options, of which one is “Unsubscribe Me From List”. Could I ask you not to select this as if you do you will be automatically removed from my distribution list.

START FITNESS METROPOLITAN LEAGUE – The final fixture of an outstanding season for Shaftesbury took place last Saturday at Trent Park. I believe this was probably out best season ever for enthusiasm and success both Individual and Team results (If anyone wishes to dispute this, I will only be too pleased to hear from you).
The Shaftesbury dominance rolled on with another incredible day, finishing with no less than 6 winners, which were POSIE SHAW U11, ARTHUR PHILLIPS U11, GIANLEO STUBBS U13, JOANNE MIRANDA U17, DYLAN EVANS and JO KENT V50. Our teams were equally successful with wins from the UNDER 11 BOYS, UNDER 13 BOYS, UNDER 15 BOYS/UNDER 17 MEN and UNDER 15 GIRLS/UNDER 17 WOMEN.

The following are details of each race;
Under 11 Boys concluded the season with 9 runners on the day, which is 3 better that we had at Welwyn, Uxbridge and Alexander Palace. The race itself was another outstanding success for ARTHUR PHILLIPS winning his 3rd race in succession after finishing 2nd in the first two fixtures, there were top 10 finishes from MAX PANWAR who was 4th and JARED MORRIS finished 8th.
Congratulations to team by finishing the season in 2nd place, especially after the first fixture at Claybury in which the home club Woodford Green & Essex Ladies finished some 79 points in front of us. The following 4 fixtures were 2nd twice and won twice, although Woodford worst position was 3rd enabling them to win the league.
Under 11 Girls saw POSIE SHAW invincibility throughout the season and ended up winning all 5 races, NYAH CAINE was just outside the top 10 in 11th place. Congratulations to team by finishing the season in 2nd place, and again at Claybury they came away 55 points behind Woodford Green & Essex Ladies. The following 3 fixtures the team were very consistent moving us up from 6th to 2nd place, and at Trent Park we kept in front of London Heathside to claim 2nd place overall.
Under 13 Boys almost repeated POSIE’S achievement, with GIANLEO STUBBS won the final race after missing the Uxbridge race, giving him 4 wins for the season. The other race at Uxbridge was won by ZICO JONES making it a clean sweep of all 5 races. We packed well with THOMAS CADWALLADER finishing 2nd, AUSTIN WARD 5th and ZICO JONES 7th. The team were equally as dominant winning 4 of the 5 races, and 3rd at Uxbridge, meaning they were league winners by a margin of 98 points.
Under 13 Girls It has been an inconsistent season for the girls, and due to various reasons, we were understrength in two of the fixtures. This has been reflected in our final league position of 7th. EVIE REDPATH finished 19th which was her 4th race of the season.
Under 15 Boys and Under 17 Men’s Congratulations to you all on a very successful season in which they averaged 13 runners throughout the season, Individually SAMUEL GREENSTEIN won the 1st and 3rd Under 15 races and finished 2nd in the final two races, in the Under 17 races JUDE MIRANDA finished 2nd in the first 2 races and MUKHTAR MUSA won the 4th race and finished 2nd at Trent Park. The team have not looked back since they finished a close 2nd to Woodford Green & Essex Ladies at Claybury, at the next fixture at Welwyn they overhauled Woodford to take the overall lead by 1 point, following this they never looked back by eventually becoming league winners by 105 points.
Under 15 Girls and Under 17 Women’s Congratulations to you all on a very successful season in which they averaged 9 runners throughout the season, Individually JOANNE MIRANDA has won the last 4 races and was 3rd at Claybury to FREYA STAPLETON. The team had an excellent start to the season at Claybury, winning by 22 points, and their success has grown culminating becoming league winners at Trent Park by a margin of 127 points.
Under 20, Senior & Veteran Men’s Overall the season has finished very promisingly, and the last 2 fixtures we averaged 15 runners and we finished the season in 9th place overall. Last season we finished 8th, although our points total was almost 1000 points below this year. For us to challenge next season we a few more runners to finish in the top 50. Our Veterans team just held onto their status in Division 2, but again we have not had the 5 to score at most of the fixtures.
Individually we have seen the emergence of DYLAN EVANS, who won his 3rd race in succession at Trent Park, THOMAS BUTLER U23 and PHILLIP CROUT have been consistent top 10 finishers, our Under 20 Men had JEREMY DEMPSEY winning at Welwyn after finishing 4th in the race and GEORGE GROOM who was 3rd U20 at Welwyn and 1st at Uxbridge. ROBERT RIGBY won the V55 age-group at Alexandra Palace and was 3rd at Trent Park.
Under 20, Senior & Veteran Women’s It was a season that we managed to finish just below mid-table in 7th place, and with having only 4 runners twice meant that as you need 5 to score you are penalised. Individually NAOMI TASCHIMOWITZ won the first race at Claybury, also INDIRA PATEL finished 2nd twice and SOPHIA STAAB was 3rd twice in the Under 20 category. JO KENT finished 1st three times in the V50 category.

ALEXANDER STADIUM REVAMP GETS THE GREEN LIGHT  the following article was taken from the Athletics Weekly website. Athletics venue to undergo a £72 million refurbishment ahead of the Birmingham 2022 Commonwealth GamesTriple jumpers NATHAN DOUGLAS and ABAZZ SHAYAAM-SMITH were among those to attend an event on Thursday 30 January celebrating Birmingham 2022 Commonwealth Games plans taking a large leap forward as Alexander Stadium revamp proposals were approved.

The Perry Barr venue, which is the home of UK Athletics, is set to undergo a £72 million refurbishment ahead of hosting athletics action as well as the opening and closing ceremonies at the Games, set to take place from 27 July 27 to 7 August 2022. The plans would see the redeveloped stadium increase its permanent seating capacity from 12,700 to 18,000, allowing more than 30,000 during the Games through additional temporary seating. As well as holding the Games, the revamped stadium is set to host a range of tenants including the Birchfield Harriers Athletics Club and Birmingham City University.

Birchfield Harriers’ SHAYAAM-SMITH, who is a Team England scholarship recipient, said: “The first time I came here I was 13 years old. Today was the first day I have been to the track since they knocked down the main stand. It’s going to be inspirational. I’ve seen the designs and it’s going to look really good. “It’s really important, not just for athletes competing, but for how many people like me will get to come into this track and be inspired. “To think of how many nations will come here in 2022 and compete on this track, it’s so exciting.”

IAN REID, chief executive for Birmingham 2022, said: “The Alexander Stadium is a pivotal venue for the Birmingham 2022 Commonwealth Games, as not only will it host the track and field events for athletics but it’s also where we will stage our official opening and closing ceremonies for the Games. “Today’s news that planning approval has been granted is therefore a key moment for us as the organisers of the Games and one which we are pleased to be able to celebrate with our partners. “Birmingham City Council will be delivering the new sections of the stadium and we look forward to watching progress over the next couple of years, ahead of us moving into the stadium when we deliver the Games in 2022.” Key features of the revamped stadium include a new western stand replacing the Main, Knowles and Nelson stands plus new tiered seating to the north and south. The competition track will be re-laid and a new six lane, 400m warm-up track will be built, while there will be new stadium lighting and a practice throwing field. Construction of the new stand will commence this spring, with completion planned for late 2021. This will be followed by test events ahead of the Birmingham 2022 Commonwealth Games.

THE CLOCKS WENT BACK 1 HOUR ON SUNDAY 27 OCTOBER The significance of this is that on training evenings it will be dark during your warm up/down period. Could I advise all athletes to wear something Bright at Night, especially on Tuesday and Thursday training evenings. Please be safe, when running on the roads, especially within Copthall from wearing dark clothing. For your safety, we have a number of Hi-Vis bibs in the clubhouse which you can borrow at the beginning of your run and return at the end of it.

VAPORFLY SHOES SURVIVES WORLD ATHLETICS VERDICT – The following article was posted by JASON HENDERSON on the Athletics Weekly website recently.
Nike’s controversial NEXT% shoe gets green light, says World Athletics, but governing body bans new prototypes with thicker heels and multiple carbon plates

The Vaporfly has survived World Athletics’ much-anticipated and long-awaited ruling on so-called shoe-related ‘technological doping’, but Nike’s famous footwear has effectively been forbidden from having any children.Nike’s next generation models such as the Alphafly worn by ELIUD KIPCHIGE during his sub-two-hour marathon in Vienna last year have been judged by the global governing body to be illegal in elite competitions. But shoes will be allowed if their sole is no thicker than 40mm and if they only have one carbon fibre plate, in addition to being available for any athlete to buy for at least four months prior to their competition. The words Nike and Vaporfly were not used in World Athletics’ lengthy press release published on Friday but the announcement means those shoes – and other current footwear models on the market made by brands like Hoka, Adidas and New Balance – are permitted, whereas new prototypes with 40mm-plus soles or multiple carbon plates are banned. When it comes to track spikes, no sole can be thicker than 30mm and two rigid plates are allowed if one of them is the traditional plastic plate used to attach the metal spikes to. Race referees will also have the power to examine athletes shoes at the end of an event for inspection if they feel they do not “comply with the spirit” of the sport. SEB COE, president of World Athletics, said: “It is not our job to regulate the entire sports shoe market but it is our duty to preserve the integrity of elite competition by ensuring that the shoes worn by elite athletes in competition do not offer any unfair assistance or advantage.“As we enter the Olympic year, we don’t believe we can rule out shoes that have been generally available for a considerable period of time, but we can draw a line by prohibiting the use of shoes that go further than what is currently on the market while we investigate further.” COE continued: “I believe these new rules strike the right balance by offering certainty to athletes and manufacturers as they prepare for the Tokyo 2020 Olympic Games, while addressing the concerns that have been raised about shoe technology. If further evidence becomes available that indicates we need to tighten up these rules, we reserve the right to do that to protect our sport.” World Athletics has come under fire for taking too long to deliver a judgement on the shoes. KIPCHOGE used the original Vaporfly 4% when he ran 2:00:25 for the marathon in the Breaking2 time trial in Monza in May 2017. But its verdict this week means they have taken nearly three years to act.

In a statement, they said their review group “concluded there is independent research that indicates the new technology incorporated in the soles of road and spiked shoes may provide a performance advantage and there is sufficient evidence to raise concerns that the integrity of the sport might be threatened by the recent developments in shoe technology.” Given this, they promise to further study the benefits of such shoes with the help of biomechanics experts and people from the running shoes industry. This is not the first time the governing body has had to rule on shoe innovations either. As reported in the latest issue of AW magazine, the world high jump record was broken by Russian YURIY STEPANOV in Leningrad in 1957 wearing a shoe with a sole on his take-off foot that was so thick that he ran with a limp approaching the bar. But on that occasion the IAAF acted fast to swiftly outlaw the footwear. World Athletics’ new rules for footwear – which can be read in full here – had input from not only technical athletics and shoe experts but also lawyers. And it adds that with “immediate effect there will be an indefinite moratorium on any shoe” that breaks its new rules on heel size and the number of carbon plates. This means all performances set with the Vaporfly 4% or NEXT% – such as BRIGID KOSGEIS world marathon record in Chicago in October – are fine. But as spring marathon season approaches the prototypes such as the Alphafly will be off limits.
